How It Works: Formula & Variables
Each macro takes a percentage of your daily calories, then converts to grams using its energy density. Protein and carbohydrates carry 4 calories per gram; fat carries 9.
Protein (g) = (calories × protein%) ÷ 4
Carbs (g) = (calories × carbs%) ÷ 4
Fat (g) = (calories × fat%) ÷ 9
Balanced (30 / 40 / 30): a common fitness default, and the split our TDEE calculator uses. Note that the USDA carbohydrate AMDR is 45 to 65%, so this 40% figure sits just under the lower bound. It is a widely used "balanced" preset rather than a strict USDA recommendation.
USDA-aligned moderate (20 / 50 / 30): every value falls inside the AMDR ranges.
Higher-protein (35 / 40 / 25): protein sits at the top of its AMDR range, a popular choice when training to hold muscle.

Worked Examples
Example 1: 2,000 calories, balanced 30 / 40 / 30
Protein = (2,000 × 0.30) ÷ 4 = 150 g. Carbs = (2,000 × 0.40) ÷ 4 = 200 g. Fat = (2,000 × 0.30) ÷ 9 = about 67 g. Check: 600 + 800 + 600 = 2,000 calories.
Example 2: 2,500 calories, USDA-aligned 20 / 50 / 30
Protein = (2,500 × 0.20) ÷ 4 = 125 g. Carbs = (2,500 × 0.50) ÷ 4 = about 313 g. Fat = (2,500 × 0.30) ÷ 9 = about 83 g. Check: 500 + 1,250 + 750 = 2,500 calories.

Calories come first: macros divide up a calorie target you have already set. Change the target and every gram changes with it, so start there.
Atwater factors do the conversion: 4 calories per gram for protein and carbs, 9 for fat. That difference is the whole reason fat percentages turn into fewer grams.
Ranges beat exact numbers: the AMDR gives a healthy window rather than one perfect split. Aim to land inside it, and treat the flags here as a nudge, not a rule.

Common Mistakes
Going outside the AMDR without noticing: a very low-carb or very high-fat split can drop you under the 45 to 65% carbohydrate range. That can be a deliberate choice, but it is worth doing on purpose rather than by accident.
Using 9 calories per gram for the wrong macro: only fat is 9. Protein and carbs are 4. Mixing this up throws every gram off.
Ignoring the protein floor on low-calorie plans: at very low calorie targets, a modest protein percentage can fall below the RDA. Check the grams, not just the percentage.
Chasing macros while ignoring total calories: perfect ratios on top of the wrong calorie total will not get you where you want to go. Calories drive the outcome; macros shape it.

Macros, short for macronutrients, are the three nutrients that supply your energy: protein, carbohydrates, and fat. Protein and carbs each give about 4 calories per gram, and fat gives 9. A macro split just describes how your daily calories are divided among the three.
There is no single right answer, but the USDA's Acceptable Macronutrient Distribution Ranges give a healthy window: 10 to 35% of calories from protein, 45 to 65% from carbohydrates, and 20 to 35% from fat. Plenty of fitness splits sit just outside those ranges, which is fine for many people, but the AMDR is a sensible reference point.
Multiply your daily calories by each macro percentage to get the calories for that macro, then divide by its calories-per-gram value. Protein and carbs use 4, fat uses 9. For example, at 2,000 calories with 30% protein, that is 600 calories, which is 150 grams of protein.
The RDA, which is a floor rather than an optimum, is 46 grams a day for women and 56 grams a day for men. Many active people aim well above that, but staying under the RDA for long is not a good idea. This calculator flags it if your chosen split drops protein below that floor.
Fat packs 9 calories into every gram, more than double the 4 calories per gram in protein and carbohydrates. That is why a smaller number of fat grams can still account for a large share of your calories, and why fat percentages translate into fewer grams than carb percentages at the same calorie level.
